How to Hit Your Macros with Tokyo Convenience Stores

One of my biggest (and most welcome) surprises after moving to Tokyo from Vancouver was discovering just how good the convenience stores are. Not only do they sell full meals, but many of them are surprisingly macro-friendly, minimally processed and incredibly affordable. As someone who moved here for an internship, I quickly found myself relying on convenience stores. Between long workdays, living alone and not wanting to cook or deal with the cleanup every night, they became my go-to for lunch and dinner.

The best part? No matter where you are in Tokyo, you’re never far from a 7-Eleven, FamilyMart, Lawson, Mini Stop or Daily Yamazaki. After spending the past few weeks trying countless meals and comparing their nutrition, I’ve done the research so you don’t have to. Whether you’re trying to hit your protein goal, stay on track with your macros or simply want a balanced meal without the guesswork, this guide has you covered.

7-Eleven Tokyo Convenience Store food

7-Eleven

The thing I love most about 7-Eleven is how easy it is to put together a balanced meal. Whether you’re after a complete ready-made meal or prefer to mix and match your own, you’ll find plenty of protein, carbohydrates, and vegetables to suit your nutrition goals and preferences.

Fallen short of your protein goal? Hotpot with kimchi, vegetables and pork is your answer.

If you’re looking for a quick way to boost your protein intake, the hot pot is a great option. Packed with kimchi, vegetables and pork in a flavorful broth, it’s especially satisfying on colder days when you’re craving something warm and comforting.

Need something more filling? Go for the beef soy sauce rice bowl.

Beef over rice is for days when you’re too busy to snack. With protein, carbohydrates and fats, it’s a filling meal that keeps you fueled for longer. Enjoy it on its own or add some apple slices or vegetables on the side for extra fiber and micronutrients.

Want the flexibility of a homemade meal?

Another section worth checking out is 7-Eleven’s range of prepared meat dishes. From charcoal-grilled chicken to beef ribs, the variety makes it effortless to create a fulfilling meal without cooking or cleaning. Simply pair your choice of meat with microwave rice and a vegetable cup to match your nutrition goals and taste preferences.

FamilyMart

Like 7-Eleven, FamilyMart brings a wide selection to support your nutrition, from ready-to-go meals to customizable combinations.

The viral egg sandwich gets a protein-packed upgrade

Everyone knows FamilyMart’s famous egg sandwich, but when it comes to balancing taste and nutrition, the chicken breast, boiled egg and cheddar sandwich with fresh basil sauce is your best bet. It’s lower in calories and higher in protein while still satisfying my sandwich cravings. Pair it with a vegetable cup or chicken salad for a more substantial and well-rounded meal.

The underrated convenience store carb

While FamilyMart also stocks microwave rice, don’t overlook the baked sweet potato. It’s an excellent source of slow-release carbohydrates, providing steady energy while also being higher in fiber and rich in vitamins and minerals. Pair it with chicken and a soft-boiled egg for extra protein and healthy fats. The runny yolk creates a delicious sauce that coats the chicken and sweet potato, taking this simple combination to the next level. For extra flavor, try the smoked soft-boiled eggs.

Need a no-brainer meal? Try the grilled chicken rice bento

For days when you don’t want to overthink your food, the grilled chicken rice bento is my personal favourite. Like many convenience store prepared meals, availability varies by location, but if you spot this one, it’s worth picking up.

Lawson Fried Chicken

Lawson

If you’re after a hot, grab-and-go meal, Lawson has one of the more unique lineups of cooked dishes.

More protein, no compromise on indulgence

If you’re prioritizing protein, the spicy Szechuan chicken is a great choice. Coated in a flavorful Szechuan sauce, it delivers plenty of taste while keeping the meal relatively low in calories.

For something a little heartier, the oyakodon offers a restaurant-style experience with tender chicken and creamy egg served over rice. Alternatively, the chicken and rice with Thai sauce is another flavorful choice. Both show that affordability and practicality don’t mean trading off quality, nourishment or taste.

DIY seafood bowl: Convenience store edition

While Lawson has an impressive array of protein options, I recommend looking beyond the usual vacuum-sealed chicken and checking out the seafood section. The salmon and mackerel are a double win, providing both high-quality protein and healthy fats, while boiled seafood packs like octopus add an extra protein boost. Pair them with rice and your favorite toppings to create a simple DIY seafood bowl that skips the dishes!

Mini Stop and Daily Yamazaki

Mini Stop and Daily Yamazaki may not offer the extensive assortment of 7-Eleven, FamilyMart or Lawson, but they still have everything you need to put together a balanced meal. The selection is simply a little smaller, so I usually rely on the larger three convenience stores for my main meals and use these stores to fill in any nutritional gaps throughout the day.

The between-meal MVP

One standout at Mini Stop is its protein bar. At just 167 calories with 15 grams of protein, it’s a snack that’s perfect for busy days or topping up your protein intake between meals.

The seafood swap

Daily Yamazaki, which is owned by Japan’s largest bakery company, has plenty of local and unique items you won’t commonly find at other convenience stores. If you’re looking to switch things up from the usual protein staples, the crab fish cake, baked fish stick and imitation scallop stick are great alternatives. Add rice and vegetables, and you’ve got a minimal hassle meal.

Wondering what to do if your local store doesn’t stock the exact items I recommended?

That’s a fair question, and the answer is that every convenience store stocks slightly different products. The good news is that the nutritional profiles are usually very similar, so it’s easy to find an alternative that fits your goals. To make things even easier, here are a few Japanese nutrition labels to look out for when comparing products:
